Think of protein as the building blocks for your body. When you work out, especially with weights, you create tiny micro-tears in your muscles. Protein provides the amino acids your body needs to repair those tears, making your muscles stronger than before. Without enough protein, you're not just wasting a good workout; you're likely to feel more sore and fatigued.
Aiming for 30-40g per meal is a fantastic sweet spot for most people. It keeps you full, stabilizes your energy, and gives your body a steady supply of what it needs to rebuild. This plan hits that target with every main meal, so you can stop worrying about the numbers and focus on your form.
We’re going to use a hybrid approach. You'll do one big prep session on Sunday (or your chosen day) to get your breakfasts and lunches sorted for the week. Dinners will be super simple, mostly one-pan or one-pot affairs that you can whip up in 15-20 minutes after a long day.
This prevents food boredom and means you’re not spending your entire weekend in the kitchen. It’s about smart, sustainable habits, not a perfect system.

Tuesday: Speedy Turkey Tacos Brown 1 lb of lean ground turkey with a packet of taco seasoning. Serve 5-6 oz of the cooked turkey in two high-fiber tortillas or on a bed of lettuce. Top with salsa, a sprinkle of cheese, and a dollop of Greek yogurt (a great sour cream sub!). Protein: ~35g
Wednesday: One-Pan Steak & Broccoli Thinly slice a sirloin steak (about 5-6 oz). Quickly sear it in a hot pan with a little oil. Remove steak, then toss in a couple of cups of broccoli florets with a splash of water to steam for 3-4 minutes. Add the steak back in with a splash of soy sauce and garlic powder. Protein: ~38g

Saturday: Leftover Feast or Burger Night You have two options. First, be proud and check your fridge for any leftovers from the week to avoid food waste. Second, it’s the weekend! You can make a simple burger. Use a lean beef or turkey patty (5-6 oz), serve on a whole-wheat bun or lettuce wrap, and pile on your favorite toppings. Protein: ~35g.
Sunday: Your Prep Day! Repeat your prep session to get ready for the week ahead. You've got this down to a science now.
